Full body

A single full-body session, repeated twice a week. It covers the fundamental patterns in the minimum time that still sustains real progress, with no filler exercises.

The sessions

Full body45–56 min per session

  1. Goblet squat3 sets × 8–12 reps2.5 min rest

The safest way to learn to squat: holding the dumbbell at your chest keeps you upright and trains legs and core without the barbell's risk.

  2. Machine chest press3 sets × 8–12 reps2 min rest
  3. Seated cable row3 sets × 8–12 reps2 min rest
  4. Dumbbell Romanian deadlift3 sets × 8–12 reps2.5 min rest
  5. Machine shoulder press2 sets × 8–12 reps1.5 min rest
  6. Machine lat pulldown2 sets × 8–12 reps1.5 min rest

Who it's for

For someone who has two days and no more. It's the floor, not a trimmed-down version of something else: two solid sessions sustain progress for months. If you can go three times, the three-day version returns more for the same hour in the gym.

How to progress

With two sessions a week recovery is generous, so the weight can climb weekly as long as you complete the range with clean technique. When it stalls two weeks running, that points to needing a third day — not more sets.

The mistake that ruins it

Stretching the session with extra exercises to «make up» for the missing days. What offsets low frequency is how hard each set is, not volume piled onto a session that already runs an hour.
