How to do it

  1. Hang from the bar with a pronated grip, hands slightly wider than your shoulders.
  2. Engage your shoulder blades by pulling them down and back before pulling.
  3. Pull your body up by driving your elbows down and back.
  4. Rise until your chin clears the top of the bar.
  5. Lower under control until your arms are fully extended.
  6. Avoid swinging or using momentum from your legs.

Common mistakes

  • Doing half reps and not clearing the bar with your chin
  • Swinging the legs to gain momentum (kipping)
  • Not fully extending the arms at the bottom

What the evidence says

Grip changes the distribution, not the total: across pronated, supinated and Perfect-Pullup variations, biceps brachii and pectoralis major were more active in the chin-up, and lower trapezius was more active in the pull-up.

In 19 trained men comparing supinated, pronated, neutral and rope pull-ups, overall shoulder-arm-forearm activation was comparable across hand orientations: no version recruits "more muscle" than the others.

The chin-up isn't just a pulldown by another name: compared with the cable lat pulldown, it produced greater biceps brachii and erector spinae activation during the concentric phase. If your biceps gives out before your back does, the pulldown lets you push further.

What isn't settled: Every grip comparison is activation measured in a single session: there are no multi-week trials measuring how much each muscle grows with pronated, supinated or neutral pull-ups. And for assisted pull-ups — band or machine — there's no literature comparing them with the unassisted version.
